02 / A TYPICAL SESSION

How a session flows.

Adult sessions move from preparation and activation into a main lift, supporting exercises, and a finisher. The exercises and emphasis change across the program’s training phases.

  1. Prepare to move

We begin with foam rolling and soft-tissue work, followed by active stretches. Examples include adductor rocks, 90–90 hip stretches, Spider-Man stretches, and shoulder or upper-back mobility.

  2. Dynamic warm-up

A dynamic warm-up follows the mobility work to get you moving before the strength portion of the session.

  3. Activation circuit

A movement such as a box step-up or overhead slam is paired with core or hip exercises to prepare for the work ahead.

  4. Main lift

The primary strength exercise sets the focus for the day. It may be exercises like a squat, a trap bar deadlift, a bench press, or a pulling movement like a barbell row or a pull-up.

  5. Supporting exercises

Complementary movements round out the workout. For example, a bench-press day might include a goblet squat and single-arm row; a trap bar deadlift day might include a banded glute bridge, TRX row, and incline dumbbell press.

  6. Finisher

We finish with additional arm work, core training, or a conditioning circuit. These rotate with the program and training phase.

Adult programs typically use two alternating training days. Each visit moves to the next workout in the rotation. For example, day one may finish with arm work while day two finishes with conditioning. A two-day program describes the rotation, not a requirement to attend exactly twice per week.
